What is Tabata?

Tabata is a high-intensity interval format: 20 seconds of hard work followed by 10 seconds of rest, repeated eight times, for a four-minute block. It is named after the Japanese researcher Izumi Tabata, whose 1996 study had trained athletes ride this protocol on a stationary bike at very high intensity. Today the name is used for any 20/10 × 8 workout, whatever the exercise.

The rest is deliberately shorter than the work, so you never fully recover between rounds. That is what makes four minutes feel long, and why the last two rounds are the hardest.

How to do a Tabata workout

  1. Warm up for 5–10 minutes. Easy cardio and a few practice reps of the exercise you will use.
  2. Pick one exercise, or alternate two (for example squats and push-ups on odd and even rounds).
  3. Work as hard as you can for 20 seconds while keeping good form. Count your reps if you want a score.
  4. Stop completely for the 10-second rest. Shake out, breathe, get back into position.
  5. Repeat for 8 rounds. If you do several Tabata blocks, rest 1–2 minutes between them.
  6. Cool down with a few minutes of easy movement.

Good Tabata exercises

Type Exercises
Bodyweight Burpees, squat jumps, mountain climbers, high knees, jumping lunges
Equipment Kettlebell swings, rowing machine, air bike, light thrusters, battle ropes
Low impact Air squats, step-ups, push-ups on knees, fast marching, plank shoulder taps

Choose movements you can do fast without your form breaking down. Heavy barbell lifts and complex skills are a poor fit for 20-second sprints.

How many Tabata rounds should I do?

One four-minute block done truly all-out is hard. Beginners can start with one or two blocks; most people do three to four blocks with a minute of rest between them, which makes a 15–20 minute session. Use the Rounds field to make a longer block, or the presets for slightly longer 30/15 and 40/20 intervals.

Frequently asked questions

Is four minutes of Tabata enough?

It is a strong stimulus for its length, but most people do several Tabata blocks, or add a block to the end of another workout. Four minutes alone is a good start for beginners or busy days.

What is the difference between Tabata and HIIT?

HIIT is the general idea of alternating hard work and rest. Tabata is one specific HIIT format: 20 seconds on, 10 seconds off, eight rounds.

Can I change the work and rest times?

Yes. Edit Work, Rest and Rounds under the timer, or pick a preset such as 30/15 or 40/20. The timer keeps the same beeps and voice cues.

Does this timer keep running if my phone screen locks?

Browsers often pause timers when the screen locks, so this page asks your phone to keep the screen awake while it runs. For training with your phone in a pocket or on the floor, the TruTimer app is more reliable.

Tabata in your pocket, with voice cues

In the TruTimer app you can set up a Tabata for free in Quick Timer: 20 seconds of work, 10 of rest, 8 rounds. The ready-made Tabata Circuit template (Pro) adds a spoken cue at every switch. The app works offline, keeps the screen awake and needs no account.
